HANGING-TWISTING CRUNCHES FOR INTERNAL AND EXTERNAL OBLIQUES



HANGING TWIST 






     PRIMARY TARGET : ABS MUSCLES

            OTHER MUSCLES : SHOULDERS





1.   Hold the chin-up bar and hang on it, with your hands at shoulder width or  little wider than shoulder width apart.

2.   Ensure that, even when your whole body is extended to its maximum length, still your feet don’t touch the ground as shown above.

3.    Now, while exhaling, slowly role up and raise your legs (firstly, to the left side) as high as you can do, while following such an oblique that will twist your torso and engage your internal/external obliques as shown above.

4.   During the above motion, imagine as you are trying to touch your left shoulder blade with right knee and vice-versa.

5.   Try to Pause yourself for a second in this position and Feel the stretching in your abdominal muscles.

6.   Come back to the starting position, as you inhale and then repeat the same twisting torso oblique towards the right side.

7.   Repeat the same complete motion, as many times as recommended.
  







TIPS:



Ø Make a full control on your body during the exercise.

Ø For the sake of variation, you can do this exercise by holding a weight belt on your waist or simply you can do this exercise on a vertical bench, having elbow supporting arrangement.

Ø Pace, while doing the exercise must be slow or medium.

CHAIN CROSS OVER FOR CHEST




CHAIN CROSS-OVER




     PRIMARY TARGET : CHEST

         OTHER MUSCLES : SHOULDERS









1.   Firstly, make sure that both the pulleys are at same height above your head, according to your tallness.

2.   Secondly, make sure that both sides of the pulleys have the same load.

3.   Hold the handles of both the pulleys.

4.   In the starting position, lean your torso down ward upto some depth, With your elbows slightly bend to prevent stress at the biceps tendon.

5.   Now, with a deep inhale, extend your arms to the forward side in a wide arc until you feel a stretch on your chest.

6.   In the above position your hands are just in front of your upper chest.

7.   Pause for a second, feel the contraction in your chest and shoulder muscles.

8.   Return back via following the same wide arc, to the starting position slowly as you exhale.

9.   Repeat as many times as recommended.









       TIPS:



Ø During the whole exercise, your torso and waist should be stiff and straight.

Ø During the exercise, torso should be leaned forward.

Ø  Slightly bend your hips and knees during the exercise.

Ø Make a full control on your body during the exercise.

Ø For the sake of variation, you can do this exercise by holding your torso straight to height without leaning forward and stepping one foot forward.

Ø Pace, while doing the exercise must be slow or medium.






DIPS EXERCISE FOR BULKY CHEST




CHEST DIPS




       PRIMARY TARGET : CHEST

         OTHER MUSCLES : SHOULDERS,TRICEPS





1.   Mount yourself on a wide dip bar (as shown).

2.   Make a firm  grip on the dip bar with both the hands.

3.   In the starting position, with your arms strength pick your body up in such a manner that your arms are fully extended and locked at the top.

4.   Now, slowly lower down your body by bending arms and allowing elbows to flare out to sides, as you inhale.

5.   Pause for a second, hold yourself deep in the maximum stretching position and squeeze your chest here.

6.   Return back to the starting position slowly as you exhale.

7.   Repeat as many times as recommended.











       TIPS:



Ø If you find it difficult,then take help from a spotter to hold your legs, during the upward movement of your torso.

Ø During the exercise, torso should be leaned forward.

Ø  Slightly bend your hips and knees during the exercise.

Ø Make a full control on your body during the exercise.

Ø For the sake of variation, you can do this exercise by using the weight belt to add up  weight plates or placing the dumbbell between your ankles.

Ø Pace, while doing the exercise must be slow or medium.






PEC DECK MACHINE FOR CHEST




PEC DECK





       PRIMARY TARGET : CHEST

          OTHER MUSCLES : SHOULDERS





1.   Seat yourself on a pec deck machine.

2.   Ensure that your back is straight and taking a firm support from the machine back pad.

3.   Place your forearms on the machine hand pads, with the elbows at a 90 degree angle.

4.   In this starting position, by using your shoulder and arms strength, push the hand pads to the middle, while squeezing your elbows and forearms together slowly as you exhale.

5.   Pause for a second in this position and Feel the stretching in your shoulder and chest muscles.

6.   Return back to the starting position slowly as you inhale.

7.   Repeat as many times as recommended.







       TIPS:


Ø During backward motion of pads ,try to stretch your chest muscles as much as you can.

Ø Make a full control on your body during the exercise.

Ø For the sake of variation, you can do this exercise by in a butterfly style.

Ø Pace, while doing the exercise must be slow or medium.

DECLINED PUSH-UPS FOR CHEST




DECLINED PUSH UPS





     PRIMARY TARGET: CHEST

          OTHER MUSCLES : SHOULDERS,TRICEPS



1.   Kneel on floor with bench or elevation behind body.

2.   Keep your feet together on the elevation bench and palms are on the floor, at shoulder width apart.

3.   Now, pull your torso up by using the strength of your arms and front face of your feet/legs.(as shown above)

4.   Slowly, lower your torso downward until your chest almost touches the floor as you inhale.

5.     Feel the stretching in your shoulder and chest muscles and Pause for a second in this position.

6.   Pull-up your upper body back to the starting position, as you exhales.

7.   Repeat as many times as recommended.








       TIPS:



Ø Don’t rest your torso on the floor during reps.

Ø To make this work out more effective for different muscles of chest, just decrease/increase the distance between your hands or decrease/increase elevation of the bench.

Ø Changing the distance, help you to target different chest muscles, a little differently with every single centimeter variation.

Ø Make a full control on your body during the exercise.

Ø Keep your body straight like a plank during the exercise.

Ø For the sake of variation, you can do this exercise in flat and inclined (with or without load on back) manner of your torso.

Ø Pace, while doing the exercise must be slow or medium.

INCLINED BENCH PRESS(BARBELL) FOR CHEST




INCLINED BARBELL BENCH PRESS




     PRIMARY TARGET: CHEST(MAJOR PEC)

         OTHER MUSCLES : SHOULDERS ,TRICEPS



1.   Lie down on an inclined bench.

2.   Lift the barbell from the rack and hold it straight over you.

3.    In this position, Your arms must be fully extended and locked.

4.      In this starting position, slowly Lower the barbell down to  the upper chest, while  inhaling.

5.   Pause for a second in this position and feel the contraction in your chest muscles.


6.   While using maximum strength from your chest muscles, push the bar back to the starting position as you exhale.

7.   Repeat as many times as recommended.





       TIPS:



Ø Before doing this exercise, must ensure a spotter person behind you(to avoid any accident).

Ø Be careful while picking and placing back the bar in the rack.

Ø Motion, while lowering down the barbell should be slow as compare to upward.

Ø To make this work out more effective for different muscles of chest, adjust different inclination angles of the incline bench.

Ø Changing the inclined bench angle helps you to hit the different muscles of chest a little differently with every single degree change.

Ø This exercise can also be performed with dumbells.

Ø Don't try to increase the pace which may lead to bounce the barbell on your chest.

Ø Make a full control on the barbell during the whole exercise.

Ø Pace, while doing the exercise must be slow or medium.

SHRUGS WITH BARBELL FOR SHOULDERS




BARBELL SHRUGS




     PRIMARY TARGET: TRAPS

      OTHER MUSCLES : SHOULDER



   
1.   Hold a barbell  with both the hands and stand straight.

2.   Your hands  on the barbell should be a little wider than shoulder width apart.

3.   In this starting position, barbell is at the middle of thighs height from the ground and palms are facing your thighs.

4.   Gently roll your shoulders in the upward direction.

5.   Raise your shoulders up as far as you can,while exhaling-out.

6.   Pause for a second in this position and feel the contraction in your traps and shoulders.

7.   Again come back to the starting position, while inhaling.

8.   Repeat as many times as recommended.




               
 TIPS:



Ø Use wrist wraps for a better grip.

Ø This exercise can  also be performed with the heavy weight plate, the barbell behind the back, dumbbells by the side and with a shrug machine.

Ø To make  this exercise  more effective for different regions of traps and deltoids, gently roll your shoulders forward, up, back, and down instead of doing just up and down movements.

Ø This exercise is found to be a big cause of back-disk problems, so try to do it under trainer’s  guidance.

Ø Keep your whole body as straight as possible during the whole exercise.

Ø Pace, while doing the exercise must be slow or medium.

FRONT RAISE FOR SHOULDERS




FRONT DELTOID RAISE






     PRIMARY TARGET: SHOULDER MUSCLES

      OTHER MUSCLES:TRICEPS,BICEPS,FOREARM


   

1.   Pick dumbells in both hands and stand straight.

2.   Hold dumbells in both hands firmly.

3.   Position dumbells in front of thighs with elbows straight or slightly bent.

4.   Raise dumbbell with  single hand alternatively.

5.   While exhaling Raise the dumbell to the Height just above horizontal i.e. the height of your shoulders.

6.   Pause for a second in this position and slowly come down back to the starting position as you inhale.

7.   Repeat as many times as recommended .






TIPS:


Ø This exercise can be done either in sitting position or standing position. but standing position is considered  more effective.

Ø Dumbells are more effective as compare to  barbell, because dumbbells  will challenge each arm independently.

Ø Elbows are kept straight or slightly bent throughout the movement.

Ø Pace, while doing alternative up-down movements  must be slow or medium.

ARNOLD SHOULDER PRESS


    

      ARNOLD PRESS




      PRIMARY TARGET: SHOULDER MUSCLES

      OTHER MUSCLES :  TRICEPS,BICEPS



1.   Stand with two dumbells position in front of shoulders, palms facing your chest and elbows under wrists.

2.   Now Raise the dumbells as you rotate the palms of your hands until they are facing forward in slow pace ,while exhaling out.

3.   At this position, your arms are fully extended and at straight position exactly above your head.

4.    Lower to front of shoulders in opposite pattern and repeat as per recommendation.




TIPS:

Ø Avoid or minimize using biceps and fore-arm strength.

Ø Whole movement must be targeted on shoulder, while trying to use its strength only.

Ø This exercise can be performed either by sitting or standing.
